How Many Days to Adjust Before Flying? Fewer Than You Think
Set the alarm for 4:30 three mornings running to pre-adjust for a big eastbound trip, and you'll likely hate every waking second of it and give up. You almost certainly need fewer days than you think, and one or two is plenty. Doing the job in full would take longer than most guides admit: pre-flight shifting moves your actual body clock about 30 to 45 minutes a day for an eastward trip and about an hour a day going west, so closing a six-hour gap before you fly would want a week or more. Practically nobody manages that, and the happy truth is you don't have to, because a partial head start still counts for something, and the biggest thing it buys isn't hours on the clock at all.
Why your clock crawls going east
Left to its own devices, your body clock runs a little slow, a hair longer than a 24-hour day, which is why it's perfectly content to drift later and puts up a proper fight about going earlier. That one quirk is why the two directions never move at the same speed, at home or at the far end. Going west, you're swimming downstream. It also explains a gap that trips people up. Pre-flight shifting works more slowly than shifting at the destination does, because at home you're stuck with your real life: the school run, the office lights, the sun coming up when it feels like it. You set your bed and wake times an hour earlier or later per day, and your clock follows at maybe half that going east. One trial put 28 people through exactly this, three days of advancing sleep by an hour a night, and their clocks moved 0.6 hours in dim light and 2.1 hours with proper bright morning light. Three days of discipline, two hours in hand. That's not a reason to skip it. It is a reason not to plan around the wrong number, and a reminder that the light matters more than the alarm does.
Move the whole package, and mean the light
Pre-shifting is a lot more than dragging your alarm earlier. You want to move the whole package together, bedtime and wake time and, above everything else, your light. Going east, that means sleeping and rising earlier by about an hour a day, chasing bright light in the first three or four hours after you wake, and keeping the evening dim. Going west, you flip all of it: bed an hour later each night, sleep in, take your light in the three or four hours before bed, and steer clear of the bright early-morning stuff.
Light is the real lever here, far more than whatever number sits on the alarm clock. Open daylight runs 10,000 to 25,000 lux and direct sun far more; indoors you're looking at maybe 200 to 500, so the actual gains come from getting yourself outside and standing in the real thing. The bit most guides skip
This is where a lot of advice falls apart. Full pre-adjustment is a fantasy for anyone with a job, a school run, and a calendar of meetings that refuse to move. Getting up at 4:30 three mornings in a row is bad enough on its own; finding bright outdoor light at that hour in the dead of winter simply isn't going to happen where most people live.
So aim low and aim real, at one or two days, and understand what you're actually buying. Some of it is arithmetic: an hour or two of head start is an hour or two you don't have to cover at the far end. The bigger prize is subtler. On a big eastward trip, the reason people stall is that their temperature low point is still parked so late that the destination's morning light hits on the wrong side of it and pushes them backwards. Shift a couple of hours before you fly and that low point moves too, so the same morning walk that would have set you back now moves you forward. In the worked example the clinical protocols use, a nine-zone eastward flight, three days of pre-shifting cuts the jet lag from six or seven days to three or four. That's not because three days at home closed the gap; it's because it flipped the first morning's light from working against you to working for you.
Going west? You can probably skip it
Going west, you can often skip the prep altogether. Delaying is the easy direction, and your clock will happily take care of a good chunk of it by itself once you arrive and start soaking up the evening light. Plenty of westbound travellers do nothing beforehand and land perfectly fine. Save your discipline for the hard eastward trips, where the first morning after you touch down is the genuinely grim one for most people.
Melatonin won't buy you a head start
People always ask whether taking melatonin in the days before a flight gets them ahead. On the evidence, it doesn't. The Cochrane review is unusually direct about this one: "There does not seem to be any benefit to taking melatonin before departure, and taking it earlier in the day might make jet lag worse." Whatever use melatonin has shows up after you've travelled, taken close to your target bedtime at the destination. What you can legally buy also changes at every border, from prescription-only in the UK to a shelf supplement in the US, with the EU, Australia and New Zealand somewhere in between, and whether to use it at all is squarely a conversation for you and your doctor. Make it fit your actual life
A plan you won't follow is worth precisely nothing, so build one you'll keep. Shift whatever you honestly can, even half an hour to an hour, and bolt it onto things you already do: take the morning walk a bit earlier, move your first coffee to the new wake time, start dimming the screens sooner at night. Then let the rest sort itself out once you've landed.
